BEGINNER TRAINING PLAN – YOUR START IN FITNESS & ENDURANCE

The 4-Week Plan for Endurance & Fitness

**The foundation for sustainable progress.** This structured beginner program was developed by the Drachensang Academy to provide beginners with a safe, controlled and effective introduction to regular endurance training. By gradually improving cardiovascular fitness, you can build endurance, improve physical performance and create a solid foundation for more demanding workouts later on.

**BEGINNER – 4-WEEK STRATEGY FOR EFFECTIVE FITNESS TRAINING**

**PHASE 1: WEEKS 1–2**

**Monday – Cardiovascular Conditioning**

30 minutes of easy jogging or brisk walking at a controlled pace.

**Tuesday – Recovery & Mobility**

Active recovery or gentle stretching to support relaxation and mobility.

**Wednesday – Cardio & Core Training**

20 minutes of steady cycling followed by 10 minutes of focused core and abdominal exercises.

**Thursday – Full Recovery**

Complete rest to allow the body to recover from the previous training sessions.

**Friday – Interval Training**

Structured intervals to improve cardiovascular fitness:

* 1 minute of higher-intensity running
* 2 minutes of easy walking
* Repeat the cycle 8 times

**Saturday – Active Recovery**

45 minutes of relaxed walking or easy, joint-friendly swimming.

**Sunday – Rest Day**

Complete rest and recovery before the next training week.

**PHASE 2: WEEKS 3–4**

**Monday – Endurance Progression**

40 minutes of continuous jogging at a comfortable, controlled pace.

**Tuesday – Bodyweight Strength Training**

Functional bodyweight exercises to improve general strength and stability:

* Squats
* Push-ups
* Planks
* Perform each exercise for 3 sets

**Wednesday – Steady-State Cardio**

30 minutes of steady cycling or moderate training on a cross trainer.

**Thursday – Full Recovery**

Complete rest to allow the body to recover and prepare for the next workout.

**Friday – Advanced Interval Training**

Gradually increase the training intensity:

* 2 minutes of higher-intensity running
* 1 minute of controlled walking or easy jogging
* Repeat the cycle 10 times

**Saturday – Endurance Training**

60 minutes of relaxed, low-intensity endurance activity such as walking, cycling or easy swimming.

**Sunday – Rest Day**

Complete recovery before beginning the next training cycle.

**ACADEMY GUIDELINES FOR YOUR SUCCESS**

* Complete a 5–10 minute warm-up before intensive exercise.
* Drink enough fluids before, during and after training.
* Increase training volume and intensity gradually rather than pushing too hard too quickly.
* Aim for around 7–9 hours of sleep to support recovery and overall performance.
* Combine cardiovascular training with appropriate strength exercises for balanced fitness.
* Take additional recovery time if you experience unusual fatigue, pain or a noticeable decline in performance.
